This plan is for endurance athletes — runners, cyclists, hikers, triathletes — who want strength training as a complement to their primary sport, not a replacement for it. The training is built around two principles: First, endurance athletes who add strength training reduce injury rates, improve running economy, and extend the years they can keep training at the level they want. Second, the strength work has to respect the volume of your primary sport, or it becomes a tax instead of a tool.

Across four 3-week programs, the work runs twice per week with a lower body emphasis. Endurance sport loads the legs at high volume and high frequency, and the strength work has to match those demands. Building force in the hips, glutes, and posterior chain protects the joints that absorb the most repetitive impact. A third strength day focuses on upper body work, particularly useful for triathletes or for women who want to keep upper body strength alongside their main sport. A fourth session covers mobility, and it is built to be flexible. You can run it on its own day, slot it in as a warm-up, or use it as a recovery tool between sport sessions.

New programming arrives every three weeks across the 12 weeks, so the body keeps adapting and the training stays interesting. By week 12, you’ll carry a new strength base into your primary sport, built to support your main focus without disrupting it.

Three required strength days per week, with the mobility sessions available as your training schedule allows. The plan is built for the runner who is already running, the cyclist who is already riding, and the triathlete whose week is already full. The strength work fits in around what you are already doing.

  • 12 weeks | 4 programs, 3 weeks each

  • 3 required strength days + flexible optional sessions:

    • 2 full body strength sessions per week

    • 1 upper body strength session per week

    • 1 mobility session that can be added on any day, as needed

  • Workout length: 50-60 min (no alternate)

  • Equipment: swiss ball, dumbbells, long and short resistance bands (bench recommended, not required)
